There are various types of magnesium supplements and their uses, ranging from improving sleep and treating constipation to supporting brain functions, which can make choosing the right type quite confusing, especially with the differences in the properties of each type and their absorption rates.
Magnesium plays a crucial role in over 300 vital functions in the body, including supporting muscle and nerve function, regulating blood pressure, and contributing to energy production. Adults typically need 310-320 milligrams daily for women and 400-420 milligrams for men, from food and supplements combined.
When choosing a supplement, attention should be paid to the amount of "actual magnesium" in the product, not the total weight of the compound; for example, a supplement may contain 2000 milligrams of "L-threonate magnesium," while the actual magnesium content is much lower.
The National Institutes of Health set an upper limit of 350 milligrams per day of magnesium from supplements and medications for adults, unless otherwise recommended by a doctor, as high doses may lead to diarrhea, nausea, and abdominal cramps.
“Magnesium glycinate” is a popular option for those looking to improve sleep, as magnesium is bound to the amino acid "glycine," which plays a role in nerve and muscle functions.
A study conducted in 2025 on 155 adults suffering from sleep disorders found that taking 250 milligrams of magnesium daily in the form of "bis-glycinate" for four weeks led to a slight improvement in sleep disorder symptoms compared to a placebo, with greater benefits for those whose diets were low in magnesium.
A research review conducted in 2021 also found that magnesium helped older adults reduce the time needed to fall asleep by about 17 minutes.
“Magnesium citrate” is commonly used to treat occasional constipation, as it acts as a laxative that draws water into the intestines, helping to soften stool and ease its passage.
Its liquid formulations are sold over the counter and may induce bowel movements within a period ranging from 30 minutes to six hours. However, the concentration of magnesium in these products is much higher than in daily supplements, and using them unnecessarily may lead to diarrhea and cramps, while excessive use can cause fluid and electrolyte disturbances and dehydration.
Kidney patients are advised not to use these products without consulting a doctor.
“L-threonate magnesium” is one of the more expensive types and is widely marketed as a memory and cognitive function enhancer.
Animal studies have shown that this type may increase magnesium levels in the brain and affect processes related to learning and memory, but these benefits have not been clearly established in humans.
In a study conducted in 2026 involving 100 adults, taking two grams daily of “L-threonate magnesium,” equivalent to 145 milligrams of actual magnesium, for six weeks led to improvements in some cognitive tests, including working memory and episodic memory. However, the study was limited and funded by a commercial entity, necessitating further independent research to confirm the results.
Other options include “magnesium chloride,” “magnesium lactate,” and “magnesium aspartate,” which are relatively easily absorbed forms and may suit those looking to increase their overall magnesium intake, but there is no strong evidence that they provide specific benefits for sleep or cognition.
Not everyone needs to take supplements, as magnesium can be obtained from food; an ounce of pumpkin seeds provides about 156 milligrams, the same amount of chia seeds provides about 111 milligrams, while almonds provide about 80 milligrams.
People with impaired kidney function should consult a doctor before taking magnesium supplements, as the body may not be able to adequately eliminate excess amounts. Magnesium can also affect the absorption of certain antibiotics and osteoporosis medications.
In general, the choice of magnesium type depends on the intended use, health condition, and diet, as there is no single type that can be considered the best for everyone.
